I cannot help you with Vancouver but I would spend around a week in Seattle.
Main Attractions
Space Needle
Pike Place Market
Cruise out on Puget Sound
Go out to Snoqualmie Falls
Day trips to Mt Rainier or Olympic National Park
Mariners game.
I went to Seattle last year and regret not spending more than the 3 days I had there. I cannot wait to come back

Lots of biking riding opportunities, including right in Seattle. Check out the Burke-Gilman Trail. Go here:

You'd probably get more responses about Vancouver on the Canada forum, but in any case, 3 days minimum in each city is about right.
For Vancouver:
Stanley Park (1000 acres of gardens, forest, beaches, cycling/walkways, an aquarium, swimming pools, etc) - you could easily spend half a day here.
Granville Island (2-3 hours)
The downtown shopping areas: Yaletown, Robson Street, Denman Street, Gastown, Chinatown.
English Bay (south east corner of downtown) is amazing in July for the sunset.
If you're into museums, the Vancouver Art Gallery and the Museum of Anthropology.
If you want to go swimming, hang out at the beach, Kitsilano is across the bridge from downtown and Jericho is a short 10 minute drive further.
That's not even including other outer-downtown neighbourhoods like Commercial Drive, Mount Pleasant, or South Granville.
You could spend a day in North Vancouver (across the bridge north of downtown) hiking in the mountains, visiting Lynn Canyon Suspension bridge).
You could drive 2 hours north to Whistler for the day.
You could go whale watching for the day.
Etc, etc.
That's why I say 3 days minimum. It'll give you a taste for Vancouver, but you could certainly spend one week here and see/do something new every day.
